Cover the major jobs of a workout with the floor, a wall, body weight, and an optional stable chair.

Best for: Home exercisers who want a clear full-body session without buying equipment.

Give the workout five jobs

A complete home session can include a knee-bend pattern, a hip hinge, a push, a pull or upper-back squeeze, and a trunk or carry pattern. Add warm-up and cooldown movement around those jobs.

  1. Knee bend: sit-to-stand, chair squat, or bodyweight squat.
  2. Hinge: hip hinge or glute bridge if floor work fits.
  3. Push: wall push-up, incline push-up, or standing palm press.
  4. Pull: lightly loaded backpack row or standing row squeeze.
  5. Trunk: supported knee drive, dead bug, or bird dog.

Make the room part of the plan

Clear the floor, check that a chair is stable, and avoid leaning on furniture that can slide or tip. A wall and a few clear steps of space are often more useful than a crowded collection of improvised equipment.

Progress without buying anything

Add repetitions, slow the lowering phase, pause in a controlled position, increase range only where comfortable, or add a round. More complexity is not required.
